Spring Training 2.0: How to Mix Outdoor Workouts with Strength Training at Club Kona

April 1, 2025

Spring is the perfect time to take advantage of the beautiful weather in Kailua Kona — and what better way to elevate your fitness routine than by combining outdoor activities with strength training at Club Kona?

Mixing outdoor cardio and endurance work with targeted gym strength training not only boosts your overall performance, but also helps prevent injury and builds a well-rounded fitness foundation.

Here’s how to pair some of the most popular outdoor workouts in town with smart strength training sessions to get the most out of your routine:

1. Swimming at the Kona Pier + Upper Body Strength Training

Swimming at the pier is an incredible full-body workout that builds endurance, improves cardiovascular health, and strengthens your core. To complement the pulling and pushing involved in swimming, focus on strengthening your back, shoulders, and arms in the gym.

Upper Body Strength Workout (30–40 Minutes):

✅ Lat Pulldowns – 3 sets of 10–12 reps
✅ Cable Seated Row – 3 sets of 10–12 reps
✅ Dumbbell Shoulder Press – 3 sets of 8–10 reps
✅ Machine Triceps Dips – 3 sets of 10–12 reps
✅ Plank with Shoulder Taps – 3 sets of 30 seconds

Why it Works: Stronger lats, shoulders, and arms improve your stroke power and endurance in the water, while core work helps with body position and balance.

2. Biking Down Ali‘i Drive + Lower Body Strength Training

Cruising down Ali’i Drive is a scenic way to build endurance and leg strength — but to improve your biking power and prevent fatigue, you’ll want to strengthen your quads, hamstrings, and glutes in the gym.

Lower Body Strength Workout (30–40 Minutes):

✅ Barbell Squats – 4 sets of 8–10 reps
✅ Romanian Deadlifts – 3 sets of 8–10 reps
✅ Lunges (Weighted or Bodyweight) – 3 sets of 10 reps per leg
✅ Glute Bridges – 3 sets of 12 reps
✅ Calf Raises – 3 sets of 15 reps

Why it Works: Strengthening the glutes, quads, and hamstrings enhances pedaling power and improves stamina on longer rides.

3. Walking or Jogging at Old A’s + Core and Stability Work

Walking or jogging at Old A’s is low impact but fantastic for heart health and mental clarity. Pair it with a gym-based core and stability workout to improve posture, balance, and overall strength.

Core + Stability Workout (20–30 Minutes):

✅ Rotation Machine – 3 sets of 20 twists
✅ Bird-Dogs – 3 sets of 10 reps per side
✅ Cable Woodchoppers – 3 sets of 12 reps per side
✅ Side Planks – 3 sets of 20 seconds per side
✅ Balance on Bosu Ball (Bodyweight Squats) – 3 sets of 12 reps

Why it Works: Core strength and balance improve walking and running form, reducing injury risk and improving overall efficiency.

4. Paddling Out of King Kam + Functional Strength Training

Paddling is an intense upper body and core workout that also demands grip strength and rotational power. Build strength and endurance in the gym to improve your stroke and reduce fatigue.

Functional Strength Workout (30–40 Minutes):

✅ Pull-Up Machine – 3 sets of 6–8 reps
✅ Kettlebell Swings – 3 sets of 15 reps
✅ Renegade Rows – 3 sets of 10 reps per arm
✅ Single-Arm Dumbbell Press – 3 sets of 8–10 reps per side
✅ Russian Twists with Medicine Ball – 3 sets of 20 twists

Why it Works: Building pulling strength, grip strength, and rotational core power improves paddling efficiency and reduces fatigue on the water.
